Protein Without Overthinking Every Meal
Use familiar foods and a sensible range to make protein easier to include.

Begin with the food
Before buying a supplement or tracking every gram, look at the meals you already eat. Is there a protein food in breakfast, lunch, and dinner? Eggs, dairy, beans, lentils, tofu, fish, and meat are ordinary ways to include it.
Choose foods that fit your budget and preferences. A routine built around accessible food is easier to keep than one built around specialist products.
What the numbers can tell you
Sports-nutrition guidance suggests roughly 1.4–2.0 grams of protein per kilogram of body weight per day for healthy exercising adults. That’s a range, not a personalised prescription. Your activity, health, and circumstances matter. ISSN position stand on protein and exercise.
The site’s protein calculator shows that range. It doesn’t decide what you should eat, and it isn’t intended to set targets for someone with a condition that needs individual dietary advice.
Build it into meals
- Add yoghurt, eggs, or another preferred protein food to breakfast.
- Use beans, lentils, tuna, chicken, or tofu in lunch.
- Include a familiar protein food in dinner alongside vegetables and a carbohydrate.
Portion needs vary. If you use food labels to estimate intake, treat them as useful information rather than a daily pass-or-fail test.
Supplements are optional
A protein powder can be convenient, but it isn’t required for a simple meal routine. Food can also bring variety, fibre, and other nutrients depending on what you choose.
Your next step: improve one meal that currently leaves you hungry or short of options. Keep the change easy to repeat.
